I have a 04 CR250 and has heavier springs in the forks and rear shock. Can you just swap to lighter springs or will I need to add/remove oil and reset the Sag?

YOu should replace the fork oil and put in new seals when changing the springs. On the shock, you can just replace the spring and reset the sag as the spring rate will effect both the race and static sag and it will need to be reset.
Remember that both the forks and the shock should be serviced and fluids changed regularly even without spring changes.

What spring rate are you looking for? I have a couple of oem showa springs that will fit your shock

I got a Factory Connection 4.6 rear spring if needed.

This is my current setup, I got a 5.4 spring and looking for .44 fork springs. My 180lbs is too light for the current setup. I tried but too much

At 180 you're going to want to use a .45kg fork spring. That will also balance better with that 5.4kg shock spring.

On my 07 CR250, Factory Connection used a .45 fork and 5.1 shock spring. I'm 175lbs
